Warmups

KB swing: emphasis on timing of hip flexion and hip extension.
Rope climbs: emphasis on hip flexion to close distance to hands, hip extension to maximize distance from hands. 

Tri-Modal Conditioning, Long Duration

“V & Maddie’s Last Go-Round”
Every 3 minutes for 27 min:
5 gym laps synchro
2 rope climbs, divided
10 bar-facing burpees, synchro
20 Russian KB swings, synchro

After-Hour Accessory Exercise

Strength: Dumbbell skull crushers, 3 sets of 12 across.
Strength: Dumbbell bent-over rows, 3 sets of 12 across.


After: Accessory exercise, record workout results in Sugar WOD, clean/return equipment.

HOLD POLICY

Membership hold requests are available in two circumstances: medical issues, or out-of-town for 3+ weeks (not less). If you’re requesting a membership hold for medical reasons, please note that a doctor’s note is required as well as a return-to-action date.

CANCELLATION POLICY

All membership agreements require 30-days written notice to cancel your membership. This form will serve as your 30-days written cancellation notice. Note that if you have a scheduled renewal payment within 30-days of your invoice billing date, the payment will be processed as scheduled. Your membership will be canceled at the end of your final paid month. All payments are non-refundable. All grandfathered membership rates will also be forfeited and returning members will be subject to current rates.
